How to Use This Macro Split Calculator

Start by entering your age, height, and weight. The calculator accepts metric or imperial units, so you can use centimeters or inches and kilograms or pounds. Select the activity level that best describes your average week, then choose a goal: fat loss, maintenance, or lean gain. The default fat-loss setting creates a 20% calorie deficit, while lean gain adds a modest 10% surplus. If you already have a target from another source, adjust the advanced fields — the protein target in grams per kilogram of bodyweight and the percentage of calories coming from fat. Carbohydrates are calculated from what remains.

After calculating, look at the three numbers at the top of the result panel: BMR, total daily energy expenditure, and your adjusted calorie target. How It Works

This calculator uses the Mifflin-St Jeor equation for men to estimate basal metabolic rate (BMR): BMR = 10 × weight in kg + 6.25 × height in cm − 5 × age in years + 5. The equation is a widely validated formula for estimating resting energy expenditure in adults, and it tends to be more accurate than older formulas like Harris-Benedict for many modern populations.

Total daily energy expenditure (TDEE) is BMR multiplied by an activity factor from 1.2 (sedentary) to 1.9 (athlete). The calorie target is then adjusted by your goal: 0.8 × TDEE for fat loss, 1.0 × TDEE for maintenance, and 1.1 × TDEE for lean gain. Protein grams are calculated from your bodyweight, and protein calories are 4 kcal per gram. Fat grams use 9 kcal per gram and are set to a percentage of the target. Carbohydrate calories are the remaining calories after protein and fat, divided by 4 to get grams.

Worked Example

Take a 30-year-old man who weighs 82 kg (about 181 lb) and is 183 cm (about 6 ft) tall. He is lightly active, so the multiplier is 1.375. His BMR is 10 × 82 + 6.25 × 183 − 5 × 30 + 5 = 1,819 kcal. His TDEE is 1,819 × 1.375 ≈ 2,501 kcal. If he chooses fat loss, the target becomes 2,010 kcal. With a protein target of 2.2 g/kg, he gets 180 g of protein (720 kcal). At 25% fat, that is 503 kcal from fat, or 56 g. The remaining 787 kcal become 197 g of carbohydrates. That split works out to roughly 36% protein, 25% fat, and 39% carbs.

Should I think in grams per pound instead of per kilogram? Multiply the per-kilogram values by 0.454 to get grams per pound. For example, 2.0 g/kg is about 0.9 g per pound. Many men gain and maintain muscle well with 1.6–2.2 g/kg, especially when total calories are adequate.

Why do carbs vary so much? Carbs are the remainder macro. Fat and protein targets are set first; carbs rise or fall depending on the calorie target and your bodyweight. Very active men usually need more carbs, while a low-activity fat-loss phase may end up with a moderate-carb split.

The Mifflin-St Jeor equation does not directly account for body composition, so a very lean muscular man may need more calories than estimated, while someone with a higher body-fat percentage may need fewer. Use the result as a hypothesis, track your average weekly weight, and adjust intake by 100–150 kcal at a time.
